But the research on masters athletes points somewhere uncomfortable — the riders whose fitness falls off a cliff are usually the ones who took that advice.

A 2022 review of longitudinal masters athlete studies found declines in VO2max ranging from about 5% to 46% per decade — an enormous spread for the same biological process. When researchers ran the regression, roughly 54% of that variance in men and 39% in women was explained by changes in training volume. Athletes who held their volume and intensity steady lost around 5–6% per decade. Athletes who backed off lost several times that.

Coach’s note: I’ve watched this happen to riders I’ve coached more than once. They turn 50, get spooked by a bad month, drop from two interval sessions to zero, and call the resulting decline “aging.” It isn’t. It’s detraining wearing a costume.

What Actually Slows Down — and What Doesn’t

Here’s the part most articles get wrong. Recovery doesn’t slow down uniformly. When researchers compared masters and younger athletes matched for training status, recovery of muscular performance after fatiguing but non-damaging exercise — cycling intervals, essentially — was similar between age groups. One study of well-trained older and younger athletes found recovery following HIIT didn’t differ meaningfully at all.

Where the gap opens is muscle-damaging work: heavy eccentric loading, downhill running, hard strength sessions. There, masters athletes show greater muscle damage and slower repair. Two other things change independent of the bike:

  • Anabolic resistance. Aging muscle responds less readily to dietary protein. The per-meal dose needed to maximally stimulate muscle protein synthesis is roughly 68% higher in older adults than younger ones.
  • Sleep architecture. Slow-wave sleep — where nearly half of daily growth hormone release happens — declines sharply from young adulthood onward. After 50, total sleep drops about 27 minutes per decade, awakenings increase, and evening cortisol climbs.

Recovery Is an Input, Not an Absence

This is the reframe that matters. Recovery isn’t the training you skipped — it’s a set of things you actively do. Protein is the clearest example. The recommendation that emerges from the anabolic resistance literature is roughly 0.4 g of high-quality protein per kilogram of body weight per meal, or about 30–35 g for most riders, spread across three meals rather than backloaded into dinner. Leucine content matters as much as total grams.

Hitting That Number Consistently: Getting 30 g of protein into breakfast is where most riders fall short. A quality whey protein isolate makes the post-ride and morning doses trivial to hit — around 25 g per scoop with a leucine content high enough to actually trigger the synthesis response. Not a magic powder, just an easy way to stop under-eating protein by 40 g a day.

Coach’s note: When a masters rider tells me they’re not recovering, the first thing I ask about isn’t their training plan — it’s breakfast. Coffee and a banana before a three-hour ride, then wondering why the legs never come back. Fix that before you touch the schedule.

Two genuinely hard sessions per week, separated by at least 72 hours, is the structure that works for most riders past 50. Not one. Not three. The intensity stays; the spacing changes.

Within the sessions themselves, protect quality over quantity. If you’re doing 4-minute VO2max efforts, take five minutes of recovery between reps instead of four, and run three reps instead of five. An incompletely recovered rep isn’t a bonus — it’s a lower-quality stimulus that costs you more fatigue. The days between hard sessions should be Zone 2, not the couch. Steady aerobic riding is what maintains the volume that the longitudinal data says protects your ceiling.

Strength Work Is Recovery Work

Type II fibers are the first thing to go, and endurance riding won’t preserve them. Two resistance sessions per week — squats, deadlifts, single-leg press, 6–10 reps with a couple of reps in reserve — protects the peak power you need to close gaps and hold a wheel. Because this is the exact category of training where masters recovery is genuinely slower, keep these sessions away from your hard rides.

  • Saturday: Hard session or long endurance ride
  • Sunday: Long Zone 2, or strength if Saturday was easy

Same weekly hours you were doing at 45. Same two hard days. What changed is the spacing, the protein, and the fact that strength work is now non-negotiable. That’s the whole adjustment — and it’s the difference between losing 5% a decade and losing 25%.
